María Sancha is a registered dietitian specialising in sports nutrition and has been involved in running since 2015. She understands nutrition from two perspectives: as a professional and as someone who also trains, races and takes on her own challenges.

Nutrición y running: por qué comer bien también forma parte del entrenamiento

Cómo adaptar la alimentación antes, durante y después de correr para favorecer el rendimiento, mejorar la recuperación y entrenar también el sistema digestivo.

Muchos corredores cuidan al detalle sus series, sus tiradas largas y sus zapatillas, pero dejan la comida para «cuando puedan». Sin embargo, la evidencia es clara: el entrenamiento es solo el estímulo y la alimentación es lo que permite que el cuerpo se adapte y mejore.

El entrenamiento no te hace más fuerte por sí solo

Cuando corres, generas fatiga, gastas tus reservas de energía y provocas pequeñas lesiones en el músculo. La mejora ocurre después, durante la recuperación, y para eso el cuerpo necesita alimento.

Sin una alimentación adecuada puedes entrenar más, pero no progresar de forma óptima.

Before, durante y después de correr

  • Before: llega con energía disponible. Una comida rica en carbohidratos y de fácil digestión, tomada unas horas antes, ayuda a empezar con las reservas llenas. Evita probar cosas nuevas ese día.
  • During: en entrenamientos y carreras largas, tomar carbohidratos por el camino retrasa la fatiga y mejora el rendimiento. Aquí entran los geles, las barritas, los plátanos o las bebidas deportivas. También es importante hidratarse y reponer sodio según las condiciones y tu nivel de sudoración.
  • Después: combina carbohidratos y proteínas para reponer las reservas y reparar el músculo. Es especialmente importante si vas a volver a entrenar pronto.

El estómago y la digestión también se entrenan

El sistema digestivo se adapta al entrenamiento igual que las piernas. Practicar cómo comer y beber durante las tiradas largas reduce los problemas gastrointestinales habituales en las carreras, como las náuseas o las molestias.

Por eso, el día de la carrera no debe haber sorpresas ni dejar nada al azar.

Lo que pasa si comes menos de lo que necesitas

Correr mucho sin cubrir el gasto de energía tiene un coste:

  • Más cansancio y peor rendimiento.
  • Mayor riesgo de lesiones, especialmente óseas y musculares.
  • Recuperaciones más lentas y más resfriados debido al debilitamiento del sistema inmunitario.
  • En casos más serios, alteraciones hormonales y menstruales relacionadas con el RED-S.

Ideas clave para llevarte

Comer poco no te hace mejor corredor: te hace más vulnerable.

  1. Trata la comida como una sesión más de tu plan de entrenamiento.
  2. Adapta lo que comes a lo que corres: no necesitas lo mismo un día de descanso que uno de tirada larga.
  3. Ensaya tu estrategia de nutrición durante los entrenamientos.
  4. No tienes por qué hacerlo solo: cada corredor es diferente y un plan personalizado puede marcar la diferencia.
